You finish a hard lower-body session, and two familiar options are sitting there: the cold plunge tub in the corner of the gym, or the sauna down the hall. Fitness influencers tell you the cold plunge fights inflammation and speeds recovery. Wellness accounts tell you the sauna detoxes you and melts stress. Almost nobody tells you that picking the wrong one, right after you lift, can quietly work against the muscle and strength you are training for.
The research on both is more specific than the marketing around them. Cold water immersion and sauna bathing are not interchangeable "recovery" tools that both just make soreness go away faster. They do different things to your body, on different timelines, and one of them has a real cost if your main goal is building muscle. This guide breaks down what each modality actually does after a strength training session, where the evidence is solid versus thin, and how to build a plan around your goal instead of around whichever one is trending.
Why the modality you pick should follow your goal, not the trend
Before deciding what to do after your next session, get clear on what you are actually training for right now. Someone chasing hypertrophy during a dedicated growth phase has different priorities than someone managing joint swelling during a heavy competition prep block or trying to fit a second session into the same day. The research below splits cleanly along that line: cold water immersion has a real, repeatable downside for muscle growth, while sauna use has a more consistently positive research picture, with its own set of practical cautions.
What cold water immersion does to muscle growth
The clearest finding in this space comes from a line of research on post-exercise cold water immersion and resistance training adaptations. A widely cited study published in the Journal of Applied Physiology found that regular cold water immersion after resistance training sessions attenuated anabolic signaling and blunted skeletal muscle fiber hypertrophy over a multi-week training block, even though it did not blunt maximal strength gains in the same lifters.
That finding held up under more scrutiny. What a sauna does for recovery and cardiovascular health
Sauna bathing has a different, and generally more favorable, research picture. A review of the evidence published in Mayo Clinic Proceedings summarized findings from large observational cohorts showing that more frequent sauna use is associated with a lower risk of cardiovascular disease and all-cause mortality, with proposed mechanisms including improved vascular function, reduced blood pressure over time, and favorable shifts in autonomic nervous system balance. Heat exposure also triggers heat shock proteins, a cellular repair response linked to muscle protein maintenance and stress resilience, though the size and durability of that specific recovery benefit in strength-trained women needs more direct study before treating it as settled.
Unlike cold water immersion, sauna use after training has not been shown to blunt hypertrophy or strength adaptations in the same way. That makes it a lower-risk default for lifters who want a heat-based recovery tool without trading away muscle growth. It is not a substitute for sleep, protein intake, or the training variables that actually drive results, but as an add-on, the evidence leans supportive rather than cautionary.
Do women respond to heat differently than men do?
This question matters because most foundational thermoregulation research was done on men, and heat guidance built entirely on male physiology does not always transfer cleanly. The practical takeaway is not that sauna use is riskier for women long-term. A practical protocol for sauna and cold plunge use
Use this as a starting framework, then adjust based on how your body responds and what phase of training you are in.
If your priority is hypertrophy
- Skip cold water immersion immediately after lifting sessions during dedicated growth blocks.
- If you enjoy a sauna, use it after training or on a separate day; the evidence does not point to the same interference with muscle-building signaling.
